What omega-3 actually is

Omega-3 is a family of fats your body needs but can't make on its own — you have to get them from food or a supplement. The two most studied for heart and brain support are EPA and DHA, found mainly in oily fish and algae. There's also ALA, found in plant sources like flaxseed and walnuts, which the body can convert into small amounts of EPA and DHA, though the conversion is inefficient.

Most people asking me about "fish oil" at the counter are really asking about EPA and DHA specifically, so that's worth checking on the label rather than just the total oil content.

Food first, supplement second

If you can get there with food, that's always the better starting point. Salmon, pilchards, mackerel, trout and sardines are good options, and tinned pilchards are an affordable, local way to work oily fish into a weekly meal plan. A supplement is there to fill the gap when fish isn't a regular part of your diet, or when you simply don't enjoy it.

If you're vegetarian or vegan, look for an algae-oil supplement rather than fish oil. Algae is where fish get their omega-3 from in the first place, so it gives you EPA and DHA directly without relying on the body's conversion of ALA.

How to judge fish oil quality

Not all fish oil on the shelf is equal, and the differences matter more than the price tag suggests.

  • Check the EPA + DHA amount, not just the total oil. A capsule might list "1000mg fish oil" but only contain 300mg of actual EPA and DHA — the rest is other fats. The combined EPA+DHA figure on the panel is what tells you how concentrated the product is.
  • Freshness matters. Fish oil oxidises over time, which is what causes that fishy "repeat" burp and a rancid smell if you open a capsule. A product that smells strongly rancid rather than mildly fishy is past its best — don't use it. Buying from a store with good stock turnover, and storing your bottle in the fridge once opened, both help.
  • Look for third-party purity testing where it's stated on the label — this generally covers things like heavy metals, which can accumulate in some fish species.
  • Sustainable sourcing. Certifications or sourcing statements on the label (for example, referencing sustainably managed fisheries) are a reasonable way to choose between similar products if that matters to you.

In my experience at the counter, the people who ask about omega-3 most often fall into a few groups: those wanting general heart and brain support as part of an overall healthy routine, people whose diets are genuinely low in oily fish, and older adults looking at long-term wellness habits. Research suggests EPA and DHA play a role in normal heart and brain function, which is why they're such a common everyday supplement — but it's support for a healthy routine, not a treatment for an existing heart or neurological condition.

How to take it

Take fish oil with a meal that contains some fat — it helps with absorption and tends to reduce the fishy aftertaste. Follow the serving size on your specific product's label rather than a generic number, since concentration varies a lot between brands. Consistency is what matters most: a daily habit linked to breakfast or dinner works better than sporadic, high doses.

Give it a few weeks of consistent use before deciding whether it's doing anything for you — this isn't a same-day effect, and expecting one is usually where people get discouraged and stop too early.

Side effects and precautions

The most common niggle is mild digestive upset — burping, a fishy aftertaste, or loose stools, especially at higher doses or on an empty stomach. Taking it with food usually sorts this out.
